Phase 01

Control

Build the base. Slow, controlled strength work — the kind that teaches your body to hold a position instead of just muscling through it.

Tempo Squats

4 sets × 8 reps. 3-second descent, 2-second pause, controlled drive up.

Plank Hold

4 sets, hold to failure. Track your time. Beat it next session.

03

Slow-Eccentric Push-Ups

4 sets × 6–10 reps. 4-second lower on every rep, no exceptions.

Phase 02

Instinct

Speed and reaction. Short, explosive intervals that don't give you time to think your way through them.

Broad Jumps

5 sets × 5 reps. Full reset between reps — this is about output, not fatigue.

Sprint Intervals

8 rounds. 20 seconds all-out, 40 seconds walk. Outdoors if you can.

03

Lateral Bounds

4 sets × 8 per side. Stick every landing before you go again.

Phase 03

The Shift

Where control and instinct collide. Circuit format, minimal rest — the point where good form starts to slip and you have to hold it anyway.

Circuit

4 Rounds, 30s Rest

12 burpees · 15 kettlebell swings · 20 mountain climbers · 40-second dead hang.

Finisher

Max-Effort Carry

Farmer's carry, heaviest load you can manage, until grip fails. One set. That's the whole finisher.

Phase 04

Recovery

Not optional. The shift breaks you down on purpose — this is how you come back stronger than the version that started.

Mobility Flow

10 minutes, full body, slow and deliberate. Breathe through every position.

Walk It Off

20–30 minutes, easy pace, no phone. Let the nervous system come back down.
